This week’s Saturday stretch is all about keeping the mobility in our spine. Rotation (turning/ twisting) is an important component of movement that we must have. It is a great one to do if we are stationary or stay in one position (e.g. sitting or standing in one spot) for too long, to prevent injury. This stretch allows our back to go through gentle lumbar spine ROM but still have the control to stop the movement if feeling any discomfort.

Today’s stretch should be done at least 2-3 times per day to decrease the risk of injury. For example, do 1 set in the morning before getting out of bed and 1 set in the evening before going to sleep. Then try and fit 1 more set in throughout the day for the most optimal results. Watch the video below and follow the instructions to perform this stretch.

Start lying flat on your back on a bed or a carpet surface. Bend the knees up so that your feet are flat on the floor and place your arms out beside you. Keep the shoulders and arms glued to the floor while gently dropping the knees to one side and then slowly bring them back to the centre before gently dropping them to the other side and then repeating.
Ensure that you perform this exercise slowly. If you perform the movement too fast, you can cause you spinal muscles to spasm which could cause you to be more sore.

The reverse hyper is a valuable exercise for powerlifters and athletes in general. It strengthens the hips and low back and builds muscle in those critical areas. I use it primarily as an injury prevention tool (for reasons mentioned above) and for restoration to speed up recovery. --------------------------------------------------------------
It tractions the spine and helps develop segmental control of the spine. You can generate a ton of volume on the back without accumulating substantial fatigue as you would executing a deadlift variant.
Bad posture or sitting badly can have back pains even on a plane ✈️🙀
Tight muscles can lead to a decrease in your range of motion. When this happens, you increase the likelihood of straining the muscles in your back. Stretching can help heal an existing back injury by stretching the muscles.

❣️ Back, Biceps & Abs ❣️ Adjust the weight for what would be heavy for you but enough for you to finish all the reps with full range of motion. This workout is focused mainly on strength so rep range is 12-15. 3-4 sets
1️⃣ Cable Lat pulldowns 12-15 reps
Elbows back and into your torso, try to relax your neck and shoulders before you pull the weight down.
2️⃣ DB curls alternate 12-16 reps total (6-8 each side) don’t swing your weights!
3️⃣ Rack pulls 12-15 reps ( works your lower back) keep your Lats engaged the whole time ( the muscle right under your shoulders) abs must be engaged and keep your weight in your heels
4️⃣ Ball crunches 25 reps - low back on the ball keeping your hips up glutes engaged so your low back doesn’t arch when you crunch up. Keep your elbows wide.
5️⃣ Ankle hold sit ups -20 reps Squeeze the ball tight between your ankles and keep your feet on the floor. Try not to use momentum to sit back up. Tap the ball each time.

As someone with #backproblems, I decided a couple years ago that heavy high-rep deadlifts were a thing of the past for me. Jeff Cavaliere of @athleanx mentioned in a video that he believes the benefits of high-rep deadlift sets don’t outweigh the risks, and especially for people with diagnosed disc problems like myself, I can’t help but agree.

That’s why when I get to about 65-70% of my max, I start just doing heavy singles. Today I went 135 x 10, 185 x 10, 225 x 5, 275 x 3, then singles with 315, 355, 365, 385 and 405.

I made the smaller jump from 355-365 mostly for convenience, swapping 2 10’s on each side for a 25 and didn’t want to add another 5 to each side, but 355 also felt a lot harder than it should have, and knowing how a back strain can occur in a split second, I wanted to make sure 365 felt good before going closer to 400.

That’s another lesson here: If you want to work on your form, lift heavier! The weight will expose your kinetic weak points and force you to make adjustments in order to continue moving the weight. Nothing lets you feel better about your form than lifting heavy weight without losing proper alignment!

LUMBAR SPINE TRAINING

In FRS there are stages we progress through. With the spine it is important to first restore linear movements (flexion and extension). This is due to the anatomy of the joint capsules. The healthier the joint capsules the more afferent information can be processed by the joint. More afferent information makes movement easier.

Following this we can start to exposed the spine to rotational components and finally we can start to add load into the system to gradually adapt the tissues to handle more (⬆️ capacity). Video 1: blocking the thoracic spine, focusing on isolating lumbar flexion and extension. We also worked on individual segmental movement (not shown in video). Video 2: 1/4 lumbar CARs with a focus on flexion and rotation. Keeping the hips pinned against the wall helps in isolation and to help feel the movement through the lumbar spine.

Video 3: very light loading (6kgs) to the lumbar spine in flexion (mechanism of injury in this case). Progressively getting the tissue accustomed to loading segmentally in previous "danger" positions.

"NO PAIN!!!!" my client Jai declared after doing these 45 degree back extensions! Jai has a long history of lower back pain, and this exercise had been quite challenging for him.
But rather than hammering away at it, we worked on other things: building his glute and hamstring strength, learning to hip hinge in all the movements of daily life in and out of the gym rather than bending his spine, increasing his core stability, etc., etc. Periodically, we would swing back around to these extensions and assess.

And now finally we have reached the point where he can do the exercise and feel the burn mostly in his butt and hams, not the back! It is important for an athlete to be able to generate core or trunk stiffness when training to optimize force transmission from the upper to the lower body and vice versa. It is also important to instruct an train an athlete on how to generate tension when they are playing their respective sport to improve athleticism. ———————————————

Hip Hinge MB Chest Pass to Floor
Tall Kneeling Overhead (OH) MB Wall Taps
GHR Iso Holds

For Tall Kneeling MB Chest Passes, I will program 2 sets x 8 reps. The athlete is instructed to maintain a good trunk position and we have gone over that prior to commencing these drills. They perform 8 real tosses and then do 8 fake tosses. With both tosses, the athlete has to resist the force of throwing and catching the ball from changing their position.

The Hip Hinge MB Chest Pass to Floor is an option I like to use to train athletes to create trunk tension when going into a hip hinge position for a deadlift. The athlete has to resist rounding or arching their back when pressing the ball to the floor and resisting it when it bounces back. Typically, I will program 2 sets x 8 reps.

Tall Kneeling OH MB Wall Taps are another option I will utilize if the athlete has to go overhead in their respective sport. The movement is a little more challenging since the arms are overhead. The same principles apply where the athlete has to resist losing their starting position. I will typically program 2 sets x 10 reps.

Last, the GHR Iso Holds are another option to help train trunk position. This exercise is sneaky hard as most athletes will want to go into lumbar extension. I will typically program for 5 reps x 5 sec hold x 2-3 sets.

The MB work will typically be programmed into an athlete's warm-up or supersetted with another movement.

1️⃣Plank: the plank required minimal movement while contracting the abdominal muscles, excellent to strengthen the core, which in turn reduces lower back pain.
2️⃣Back Arch: aka glute bridges. Lower back pain is also caused by tight hips. Glute Bridges can help stretch your hips and open up your hips.
3️⃣Swimming: losing weight if you are overweight will help reduce the load on your back thus reducing lower back pain.

The second pic is one way to go in/out of the deeper posture and more typically a good depth to practice & the third is another way to enter and exit either way!

I love the feeling of sissy squats because they really work the quads into an eccentrically (active) lengthened position and helps me feel fairly acutely which of the quads are tighter than the others.

So you wanna learn how to squat.
Well, there are two approaches to take and many variables to consider.
Approach 1:
a. We will want to assess mobility, thoracic, hip, knee and ankle.
b. Improve any #mobility that will inhibit proper and safe execution.
c. Now you can begin to squat.
Approach 2:
a. Why do you want/need to squat?
b. What is the goal you wish to accomplish from squatting?
c. Assess mobility.
d. Pick the appropriate knee/hip extension movement.
If a proper squat is in the cards, then you are faced with the choice between #highbar and #lowbar . I've done both, over my entire #lifting journey.
Today, I decided to switch from high bar back to low bar. I will say, it was way more comfortable.
P.S. If I knew then (novice #lifter) , what I know now (#fitness professional), I would have saved myself from a lot of #lowback injuries.

I've been using a simple yet highly effective exercise to increase my hip mobility.
It involves training internal rotation of the hip joint, a movement that's lacking in most people due to deskbound and commuting culture.
