A variation of an Infinite Motion favourite, this targeted low back stretch can really reduce the symptoms of stiffness and pain associated with sitting too much, or repetitive movements invoking the low back. Your quadratus lumborum is primarily a spinal side bender, and is also involved with extension with both fire together. I can't tell you how many of our patients complain that adjustments have done nothing for them in the past, receive comprehensive myofascial release for the QL and synergistic muscles, and then can't beleive the difference. By using a wall, you will give yourself a target and benefit from tactile feedback that will allow you to better control the angle and depth of this stretch. You should feel it deep in your low back, towards the side you are stretching

1) Find a wall edge
2) Step forward with the foot closest to the wall to a comfortable position that will allow you to reach across with your arms and touch the wall as shown
3) Push your hip out away from the wall
4) Reach across your body and find your end range
5) Hold for 15-30 seconds and repeat for 5 reps per side

So this little video project was pretty much a fail, but I figured I'd share it anyways😂

A lot of people ask me what you can do in place of a back extension machine/attachment if you don't have access to one. I've never had an answer I was satisfied with, so when I figured out this little movement I was excited!..

It was only after recording that I realized this is actually a substitution for a reverse hyper machine, not a back extension🤦🏿‍♂️ It works pretty much the same muscles, only from the opposite angle.

I swear, I've been having the most brain farts lately! It reminds me of when I'm dieting, which I'm definitely not doing at the moment lol. I think I'm just distracted, lots of moving parts in my life right now.

Anyways, I actually prefer the reverse hyper, so I figure I'd share the video anyways🤙🏿

P.S. I was also trying to explain as I demonstrated the movement, only I didn't use my big boy voice so you can't hear anything, hence the cheesy music😂

So while this was a fail, I still think there's value in the exercise.

P.P.S. Oh, and make sure you have someone spot you when you try it. It has a bit of a stability demand so you could fall off if you're not careful!

Posterior Hip Mobilization - Standing

This is a standing alternative for the posterior hip mobilization. It’s a go-to for prepping the hips and hammies for running or training. If you’re looking improving hip flexion and get some hamstring work in at the same time, then give this one a shot. Here’s how you do it:

1️⃣Anchor a band (50-120 lbs of resistance) to something stable
2️⃣Step into the band and create enough tension to feel a distraction at the hip joint
3️⃣Spend 1-2 minutes per side exploring different angles and corners
4️⃣Follow up this mobilization with active loaded movements such as a single leg RDL

It's amazing how many of the fit fanatics I see training DON'T KNOW the pelvic tuck. No judgment for not knowing! Now that you know, apply.
Utilizing this pelvic position allows you to brace your lower back. You essentially use your glutes, abdominals, and a whole lot of other core musculature, to protect your lumbar spine.
This position is crucial for deadlifts, kettlebell swings, squats, planks, pushups, pullups and overhead presses.
A good cue is to "pull your belt buckle toward your shirt logo." Side note- I don't wear shirts with logos. It's too much visually.

Slow and controlled eccentric loading of the lumbar spine and hamstring. WARNING: these may cause soreness due to the eccentric load, so be cautious of your weight selection. I love doing these to continue to push the narrative of creating strength and robustness at not only the low back, but other supportive structures, such as the hamstrings, glutes, thoracic spine, etc. Stronger structures create robustness and increase your tolerance to activities!

The abs wheel is one of the best ab exercises there is: High ab tension and anti extension = Suitable not only to build that sixpack (it does) but also to increase strength, stability and athleticism while relatively spine friendly.
A few tips:
6-12 is a good rep range. If you can get more than 12-15 reps with good form, try any of the following progressions: -Increase the ROM (go further down/forward). -Pause for 1s at the bottom while maximally tensing the abs. -Use a weighted vest (a band may work too) to increase the load. -Perform it standing from feet. -Another good tip is to do it against a wall to have a natural stop. As you get stronger, move further away from the wall.
Pick the version that suits you the best and work your way up.
Simply: make sure to include the abs wheel in your training because it's a great and cool looking exercise that puts a great amount of tension in a place (the abs) you want it.

📌Abdominal strength and motor control (i.e. knowing how and when to use the muscles) can be useful to train in athletes who need to better transfer force between the legs/arms and trunk as well as provide a stable base for the legs and arms to move upon

📌Additionally, in some individuals with low back pain who are sensitive to extension (arching backwards) of the lumbar spine (low back), it can be helpful to train the abdominals to control the spine from moving into extended positions

📌This isn't to say that these exercises are always necessary for anybody with low back pain, but that if an exam shows that an individual may benefit from abdominal strengthening, it can be a good option

💯 And even if you don't have low back pain, this is still a valuable progression to use to improve abdominal strength and control

☄️The exercises shown here use physics to progressively increase the lever arm (i.e. the weight and distance away from the body) with each level of the progression, increasing the demand on the abdominals to resist low back extension

1) On knees - Hips flexed to ~90 degrees
2) On knees - Hips flexed to ~45 degrees
3) On knees - Hips flexed to ~20 degrees or less
4) On toes - Feet wide
5) On toes - Feet narrow

🔹Be strict with your form
🔹The goal is to control the position of your back/spine throughout the entire set (don't let it move) by locking in the contraction of your abdominals and glutes
🔹Perform at a level that is difficult to achieve 15 reps, then progress when you can do that without much difficulty
ABS-Upper and Lower! Hold your shoulder blades up and elbows back with head cradled throughout move. Keep abdominals braced and lift leg. This even gets the transverse abdominis which is the underlying aspect of abs connecting to the low back region. Low Back Pain?

There can be many contributing factors when someone is experiencing low back pain. One area that can be a contributing factor is the Quadratus Lumborum (QL) muscle. This area is typically not the root cause of someone experiencing low back pain, but this area can definitely have an impact on how someone moves, symptoms, etc. ———————————————
Often, this area will have increased protective tension due to someone irritating factor.
For the brevity of this post, we won't dive into all the causes, but performing Self-Myofascial Release to this area can be helpful in those dealing with low back pain.

DISCLAIMER: do not be overly aggressive when performing this. This is not like rolling out the quads or hamstrings. Perform with a 2/10 intensity.
To find the QL, place your hands, with your thumbs behind you, on top of your hips where your hips meet the sides of your body. ———————————————
Then, move your thumbs back behind you as if you are bringing your thumbs closer together. As you do this, you will start to feel musculature tissue. This is your QL.

Place the ball against the wall as shown and place the ball at the spot where you felt your QL. Whichever side is against the wall, cross that leg in front or behind your other leg as shown in the video. Then, take the arm that is closest to the wall and gently reach up and overhead.

Perform for 5-10 reps gently. If you are experiencing worsening of your symptoms, stop. When you are complete and you feel better moving, this may be an area that is contributing. At the end of the day, make sure to get an assessment from a licensed medical practitioner. #lowbackpain #lowback #deadlift #squats #squat

As well, it helps to increase erector spinae activation along the spine to keep that spine from bending all over the place 😜
Now, if spinal flexion is what you’re going for, not saying that’s bad.
But just like everything else, you must slowly increase load overtime for that.

Now back to those lats 💪
They are a big player in shoulder extension.
The issue with the deadlift I often see is that when people activate them, they also overemphasize it with spinal extension.

You don’t need to throw the ribcage forward & booty out to activate those lats.

The final variation of the pallof press is to add a perturbation. As you can see in the video, the set up is exactly the same as before, but now there is a small weight in the middle of the band. When you press out, this causes the weight to move back and forth causing a unpredictable/unstable resistance. Your goal is to maintain midline and prevent this perturbation from moving you.
